Your daily workout is set!
Scheduled: Daily at 6am IST (Asia/Kolkata) - next one is tomorrow, Sep 3 at 6:00 AM. It will rotate focus through the week so you build evenly. I had created two identical entries by mistake, I've kept one active and will clear the duplicate - you will only get one message each morning.
Here is today's session now - 20 minutes, no equipment:
TODAY: Wednesday - Legs + Glutes + Cardio
Intensity: 7/10 - You should be breathing hard, legs burning on the last 2 reps, but you can still say a short sentence. Sweat expected, no dizziness.
Weekly rotation I will follow for you:
Mon: Lower Body Strength
Tue: Push + Core
Wed: Legs/Glutes + Cardio (today)
Thu: Back + Core + Mobility
Fri: Full Body HIIT
Sat: Core & Stability
Sun: Active Recovery Flow
WARM-UP - 3 minutes
60s March in place, swing arms
45s Hip circles + ankle rolls (15s each side)
60s Slow bodyweight squats, only half depth
15s Deep breaths
MAIN - 15 min: 3 Rounds, 45s work / 15s rest per move. Rest 60s between rounds.
1. Bodyweight Squat - 12 to 15 reps in 45s
How-to: Feet shoulder-width, toes slightly out. Push hips back like sitting in a chair, then drive up through heels.
Safety cue: Keep chest tall and knees tracking over 2nd toe, don't let knees cave in.
Easier: Half squat, hands on thighs. Harder: 2-second pause at bottom + jump at top.
2. Glute Bridge - 12 reps, hold 2s at top
How-to: Lie on back, knees bent, feet flat. Squeeze glutes to lift hips until shoulders-knees in line.
Safety cue: Don't arch low back - ribs down, push through heels.
Easier: Lift lower, hold 1s. Harder: Single-leg bridge, 6 per side.
3. Reverse Lunge - 10 per leg alternating
How-to: Stand tall, step back, lower until both knees ∼90 degrees, front knee over ankle. Return to stand.
Safety cue: Front knee stays behind toes, torso upright.
Easier: Small step back, hold wall. Harder: Add 2 pulses at bottom of each lunge.
4. Mountain Climbers - 30s slow + 15s fast
How-to: High plank, hands under shoulders. Drive one knee toward chest, switch quickly but controlled.
Safety cue: Keep hips level, don't bounce - core tight like someone could tap your back.
Easier: Slow march in plank, or hands on elevated surface. Harder: Double-time for last 15s.
5. Wall Sit - 30-45s hold
How-to: Back flat against wall, slide down until thighs parallel to floor, knees over ankles.
Safety cue: Knees at 90°, weight in heels, breathe steadily.
Easier: Higher sit at 120° for 20s. Harder: Lift one heel alternately, or hold 60s.
COOL-DOWN - 2 minutes
45s Standing quad stretch each side
30s Forward fold, soft knees
45s Deep breathing + glute squeeze and release lying down
Total = ∼20 min. Drink water, keep floor non-slip.
